Protein (Whey / Plant)
Recovery Foundation

The non-negotiable. Adequate protein intake drives muscle protein synthesis, prevents catabolism, and speeds recovery between sessions. 0.8–1g per pound of bodyweight.

Timing: Within 30–60 min post-training
Creatine Monohydrate
Strength & Power

The most researched supplement in existence. Increases phosphocreatine stores for ATP regeneration during high-intensity effort. 5g/day, no loading phase needed.

Timing: Daily, any time — consistency matters
Omega-3 Fatty Acids
Inflammation & Recovery

Critical for managing exercise-induced inflammation, supporting joint health, and improving cardiovascular markers. Especially important for clients receiving massage therapy.

When you eat matters nearly as much as what you eat. Here’s the basic framework Pichai uses for performance-focused clients.

2 Hours Before

Balanced meal: lean protein + complex carbohydrates + minimal fat. Fuels the session without causing GI distress. Examples: rice + chicken, oats + protein, sweet potato + turkey.

INTRA
During Long Sessions (60+ min)

Simple carbohydrates to maintain blood glucose. Coconut water, banana, or intra-workout carb supplement. Not necessary for sessions under 45 minutes.

POST
Within 30–60 Minutes

Fast protein + fast carbs. The anabolic window is real. A whey protein shake with fruit is perfect. This is when your muscles are most receptive to nutrient uptake.

NIGHT
Before Sleep

Casein protein or cottage cheese provides slow-release amino acids during the overnight fast. Pair with magnesium glycinate for improved sleep quality and enhanced recovery.
